Most of the diet plan out there focuses on weight loss, but there are quite a number of you who has been requesting for a WEIGHT GAIN meal plan. The truth is, gaining weight can be more challenging compared to lose weight.
The 1st rule is you need to eat A LOT more than what you're currently consuming. But that doesn't mean you should be eating junk food because your body needs proper nutrient to grow your muscles in a healthy way.
An average female needs between 1600 - 2000Cals a day to maintain her weight. To gain weight, you need between 2000 - 3000Cals a day depending on your body composition & activity level. I've put together this meal plan which is above 2000Cals.

BREAKFAST - Overnight Oats (serves 3)
1) 1½ cups Rolled Oat
2) 1½ cup Whole Fat Milk
3) 2 tbsp. Peanut Butter
4) ¼ cup Goji Berries
5) 1½ tbsps. Chia Seeds
6) 3 medium Bananas
Per Serving: 490Cals, 74.7g Carbs, 17.2g Protein, 15.4g Fat
Steps:
1) In a bowl, mix oats, milk, peanut butter, goji berries and chia seeds together.
2) Transfer the oat mixture equally into 3 separate jars.
3) Place the jars in the fridge overnight.
4) The next morning, top it up with banana.

LUNCH - Salmon Spinach Frittata (serves 3)
1) 9oz (255g) Raw Salmon
2) 225g Frozen Baby Spinach
3) 6 large Eggs
4) ½ cup Cherry Tomatoes
5) 1 Bell Pepper
6) 1 medium Onion
7) ½ tbsp. Olive Oil
8) 60g Grated Parmesan Cheese
9) 200g Sweet Potatoes
10) 1.5 Avocado
11) Salt and Pepper to taste
Per Serving: 694Cals, 33.2g Carbs, 45.5g Protein, 44.8g Fat
Steps:
1) Pre-heat the oven to 180 Celsius / 350 Fahrenheit.
2) Cubed the salmon fillet and chop up all the vegetables.
3) Add oil into a pan and cook the onion until fragrant and lightly brown.
4) Add in the salmon fillet and cook until slightly pink.
5) Then add in the frozen spinach and allow it to cook for 3 - 4 minutes.
6) In the meantime, in a separate pan, boil the sweet potatoes until soft.
7) Once the spinach has thawed, add in the cherry tomatoes and bell peppers and allow all the ingredients to cook for another 2 - 3 minutes.
8) Transfer into a square baking dish.
9) In a bowl, whisk all the eggs.
10) The pour the eggs onto the mixed ingredients until its fully covered.
11) Sprinkle some grated cheese all over the dish.
12) Bake it for 30 minutes until the egg is firm and fully cooked through.
13) Serve it with the boiled sweet potato as well as half an avocado.

DINNER - Black Bean, Coconut & Rice (serves 3)
1) 1 can (240g) Black Beans, washed & drained
2) 200ml Coconut Milk
3) 2 Potatoes, cubed
4) 2 large Carrots, cubed
5) 2 large tomatoes, roughly chopped
6) 1 Onion, chopped
7) 1 Bell Pepper, chopped
8) 1 Garlic Cloves, minced
9) 1 tsp. Mixed Herbs
10) 1 tsp. Ground Cumin
11) ¼ tsp. Ground Cinnamon
12) ½ tsp. Salt
13) 2 - 3 cups hot water
Steps:
1) Chop up all the vegetables.
2) In a large pot, cook the garlic until fragrant and golden brown.
3) Then add in all the vegetables and herbs & spices.
4) Pour the coconut milk and water and mix through.
5) Close the lid and let it cook for 20-25 minutes until all the ingredients are tender and cooked through.
6) Serve it with 1 cup of rice.
Per Serving – 588Cals, 94.8g Carbs, 15g Protein, 18.4g Fat

⇨ Day 1
☆ Chocolate Protein Smoothie
2 TBS Tropeaka Lean Protein Powder
2 TSP Tropeaka Immunity
1 TSP Tropeaka Maca Powder
1 TSP Tropeaka Cacao Powder
6 ice cubes / almond milk
250 ml of almond milk
20g of Brazil Nuts
Banana (Optional)
☆ Burrito Bowl:
Beef (Porterhouse, Scotch Fillet, or Rump)
2-3 Tomatoes
1 Large Avocado
Button Squash
Sour Cream (optional)
Cheddar Cheese (optional)
Salad Leaves
1/2 Red Onion
1 Lemon
Corainder
First make pico de gallo. Chop up 2 tomatoes, 1/2 a red onion, some corainder. Mix them in a bowl and squeeze in 1/2 a lemon or 1 lemon.
Mash up your avocado and add the remaining lemon or lime. Your preference.
Chop up the steak into small cubes and fry it over stove with coconut oil. Season with salt and pepper.
Then just mix them all together in a bowl. Use your favourite salad leaves, or vegetables. I've roasted some squash here as well.
⇨ Day 2
☆ Matcha Protein Cleanse Smoothie:
1 TSP of Tropeaka Matcha
1 TBS of Tropeaka Vanilla Lean Protein Powder
2 TSP of Tropeaka Ultra Cleanse
Stevia (optional - I use a few drops)
Banana or your favourite fruits (Optional)
1/2 an Avocado
250ml Almond Milk/Coconut Milk
☆ Smoked Salmon Salad
Honestly I just mix everything together. I don't have measurements of this one.
☆ Kale, sweet potato and Roast Chicken
I rarely ever roast my own chicken anymore. I just buy them from the local charcoal chicken store.
I coat my sweet potato with some coconut oil and roast it in the oven for about 15-20 mins in total. Flip the sweet potatoes once.
For kale, i normally stir fry is quickly with some coconut oil and salt so that it's easier to digest.
⇨ Day 3
☆ Matcha Chocolate Truffle
200g of Cacao Butter
28g of Coconut Oil
80ml of coconut Cream
1 tsp of vanilla extract
Stevia/erythritol (To taste - you can add both)
For the coating:
Some matcha powder and erythritol (Swerve) - mix them together.
This is actually quite hard to make.
First melt the cacao butter and coconut oil slowly using a double boiler. Make SURE you don't burn the butter. You'll have to do it VERY slowly. I melt probably about 3/4 of the cacao butter then i chuck all the rest of the ingredients in the food processor and blend them together so that it is like a ganache texture. Not watery, more like creamy! Add your favourite sweetener. You can use coconut sugar, caster sugar, honey, maple syrup, etc. Then pop the mixture into a piping bag or a zip lock bag and squeeze them into an ice cream/ chocolate mold. Then freeze it for about 15 minutes or so, or longer.
Then take it out and let it rest for a while before you coat them!
☆ Prawn + Squash + Salad
I just roast the squash in the oven for about 15 mins. Coated with coconut oil and salt
For the prawns. Just fry it with some coconut oil, some tomato paste, salt, pepper, garlic, ginger and turmeric. Very easy.
⇨ Day 5
☆ Matcha Chia Seed Pudding (SUPER TASTY)
1 tsp of Tropeaka Matcha Powder
30g of Chia Seeds
50ml of Full Coconut Cream
70ml of Almond Milk
1 tsp of Vanilla Extract
A few drops of Stevia or Maple Syrup
Let it set in the fridge!
Taste sooooo GOOODDD!!! I love the pudding!
⇨ Day 6-7 recipes are really basic. I get the fatty king fish cuts from our local japanese grocery. Very GUD!

☆ Breakfast - Egg Muffin
9 eggs
1/4 cup of milk/almond milk/water
2 medium zucchinis
1 capsicum
salt and pepper
Olive oil/your preferred oil
Mix the eggs together with milk, then add the chopped capsicums and shredded zucchinis. You can also add bacon, sausage, or other vegetables. Adjust to you liking. Season with salt and pepper. Transfer the mixture to an oiled tray (I used olive oil). Then bake for 20-25 minutes (or more if you have more ingredients) at 180 degree celsius /355 degree fahrenheit.
☆ Overnight oats
The standard recipes is:
1/2 cup rolled oats
1 cup milk (almond milk)
Cinnamon
Maple Syrup
Berries
1 tsp Vanilla extract
Adjust to your liking!
☆ Lunch & Dinner
• 3 Large sweet potatoes
I like it to cut them into chip size because it cooks faster. It takes about 20-30 minutes at 200 degree celsius. Flip them over after the first 10 to 15 minutes.
• 2 Large Red capsicums and 2 Yellow Capsicums (Bell Peppers)
Takes about 20 minutes at 200 degree celsius to cook to my liking. You can leave it in the oven a little shorter if you like it crunchy. (200 degree celsius us around 390 degree fahrenheit)
• 3 Bunch of Asparagus.
This takes less than 10 minutes at 200 degree celsius. If they're small and tiny then 5 minutes will do. I like them crunchy.
• Kale with Garlic
Add some to a pan and fry the garlic for a minute then add the kale. Cook for about 5 minutes and done!
• 2 big Salmon Fillets
Season with salt and pepper (that's all I do). You can add your favourite seasonings.
Grill it for 10 minutes in the oven at 200 degree celsius. I don't like them overdone. and 9-10 minutes are normally just right depending on the thickness.
• 2 big White Fish Fillets
Rubbed some olive oil on the fish. Half a lemon juice, Ginger powder, salt, pepper and oregano.
Grill it for 10 minutes in the oven at 200 degree celsius.
• 1kg of Chicken Breasts
Rubbed some olive oil on the chicken. Season with sweet paprika, salt, pepper and garlic granules. Again add your fav spices!
Grill it for 10 minutes in the oven at 200 degree celsius. Again this is dependent on the thickness of the chicken breast. I had mine sliced in half.
After all these are cooked, I just divide the chicken breasts into 5 portions. Add sweet potatoes, capsicums and asparagus to create 5 chicken/veg meals.
For the fish meals, I have quinoa, kale and the fish. I didn't measure anything so I just eyeball everything here. For white fish, I added more sweet potatoes because white fish are lower in fat, hence lower in calories.
☆ Healthy Hummus
2 cans of chickpeas (500g drained chickpeas)
20g of tahinis
60g of olive oil
2 garlic cloves
1 Lemon Juice
Almond milk to water it down. (Just add enough so that it's not too thick)
Pink Himalayan Salt
Cumin (optional)
Blend them all together! I like to eat it with Wholemeal Pita Pockets. It is sooooo good. The ones I love most is from Mission.
Don't forget to add some fruits or nuts as snacks if you're hungry. Also don't restrict too much. Need ice cream, have some ice cream. Don't overindulge and also don't under indulge. Stay happy and healthy.
